Jump Rope HIIT

How to Do It
Rope length: when you step on the centre, handles should reach your armpits. Start with double-unders or fast single-unders — maximum foot speed. Sprint the rope for 20-30 seconds at the highest speed you can maintain. Rest 30-45 seconds — walk or stand still. Repeat 8-12 rounds. Track your jumps per 30-second interval — compete against your best.
Why It Works
Jump rope HIIT (20-30 second all-out / 30 second rest) develops anaerobic capacity and foot-speed simultaneously — two of the most important athletic qualities in hockey. The constant low-level plyometric demand also trains the ankle and Achilles spring system. Elite boxers use jump rope HIIT as their primary conditioning tool because it mirrors the work-rest ratio and energy system demands of explosive sports — hockey included.
Hockey Transfer
High-intensity intervals mirror the shift pattern of hockey — peak effort then rest. If you can't hold the same intensity by round 5, you went too hard on round 1. Pace it.
Coaching Cues
- "Max-pace skipping for the full 30 seconds — no breaks"
- "No pacing. 30 seconds rest between rounds. Count your skips per round. If round 6 is way lower than round 1"
- "You went out too hot."
Common Mistakes
Too big arm circles — wrists drive the rope, not the shoulders. Jumping too high — 2-3cm off the ground is all you need. High jumps kill speed. Inconsistent work intervals — every sprint must be at maximum effort. Skipping rest — the rest period is part of the protocol, not laziness.
Progression / Regression
Double-unders — rope passes twice under feet per jump. Elite conditioning and coordination demand.
30s steady-state rope before attempting HIIT intervals.
